To achieve optimal results it is necessary to give recovery at least the same attention as training itself.

Why is recovery important?
After sporting activity there is damage to muscle fibres and depletion of the stores of glycogen – the main source of energy for the working muscles. This muscle damage is completely natural and even desirable, because during recovery the muscle fibres are repaired and get stronger. This process is called supercompensation and is the key mechanism thanks to which muscles grow and increase their performance. Making effective use of supercompensation is essential if athletes are to improve their performance. It is very important that the next training session comes at the time when the body is at the maximum point of supercompensation. Training planned too early can lead to overtraining, while too late loses the supercompensation effect.6,5
Muscle recovery after training
Recovery after training does not mean only physical rest, but also mental relief. The physical stress of sport raises levels of cortisol, the stress hormone, which can also affect your mental state. To achieve overall wellbeing and optimal performance it is therefore important to pay attention to mental recovery, which includes for example relaxation techniques, meditation or good-quality sleep.
Sleep is one of the most important factors in recovery. During sleep the body produces growth hormone, which plays a fundamental role in the repair of muscle tissue. Athletes are recommended to get at least 7-9 hours of good-quality sleep a day so that recovery can proceed as effectively as possible.
How and when to start recovering?
The recovery process starts immediately after the end of sporting exercise. In the first phase we focus on active recovery, which includes activities such as a light jog-down or stretching, which help to take waste products such as lactic acid out of the body. This acid, which arises during anaerobic exercise, can cause a burning feeling in the muscles. Active recovery increases blood flow, which speeds up the process of removing lactic acid and helps the muscles to recover faster.

Hydration is a key part of recovery, because intense exercise leads to a significant loss of water and electrolytes through sweating. Electrolytes such as sodium, potassium and magnesium are essential for the proper functioning of the muscles and the nervous system. A shortage of these minerals can lead to muscle cramps and fatigue. After sporting activity it is a good idea to replace fluids, for example with mineral water or drinks enriched with electrolytes, which support faster recovery and the restoration of the body's fluid balance.
Replacing nutrients is the next step towards effective recovery. After training it is recommended to eat a meal rich in protein and carbohydrates within two hours, which will support the repair of muscle fibres and replenish glycogen stores. Protein is the building block of muscle, while carbohydrates help to restore the body's energy stores. Good options are for example shakes containing whey protein and fruit, wholemeal bread with lean meat or a smoothie with added protein powder.3,4

Methods and techniques
For optimal muscle recovery after exercise there are several effective techniques that can be combined. Stretching is one of the simplest methods of recovery, but also one of the most underrated. After training it is a good idea to include static stretching, in which the muscles are gently stretched and released. This type of stretching improves the flexibility of the muscles and helps to prevent injury. Regular stretching reduces tension in the muscles and contributes to overall relaxation.
Massage is another effective means of recovery after exercise, not only for releasing the muscles but also for improving blood flow and removing metabolic waste. Massage acts on the fascia, which is the connective tissue surrounding the muscles and which can stiffen as a result of training. Stiff fascia can lead to pain and reduced mobility. Besides classic massage you can use massage rollers or self-massage tools, which help to release tension and reduce the risk of inflammation and muscle pain.3,2

Cryotherapy (cold therapy) or ice baths are techniques that use low temperatures to reduce inflammation and ease muscle pain. Ice baths work by causing narrowing of the blood vessels, which helps to reduce swelling and inflammation. On subsequent warming the vessels expand again and blood circulation returns to normal, which supports the flushing of metabolic waste out of the muscles. Immersion in cold water for 5-10 minutes is recommended, which can help athletes recover faster after intense training.
Sauna sessions are a great way to support recovery and overall health. The heat in the sauna widens the blood vessels, improves blood circulation and helps to remove toxins from the body, which contributes to faster muscle recovery after physical exertion. Thanks to intense sweating the skin is cleansed, and regularly alternating heat and cold strengthens the immune system and resistance to illness, which is especially useful in winter.
Besides the health effects of the sauna on the body the sauna also has a positive effect on your mental state. Time in the sauna helps to reduce stress and tension, improves the quality of sleep and contributes to overall wellbeing.
